Steps
- Confirm caloric and macro targets — Use the calculate-tdee and calculate-macros skills first; the meal plan is a delivery mechanism for the targets, not the targets themselves.
- Identify constraints — Document: food allergies and intolerances, dietary preferences (vegetarian, halal, kosher), cooking skill level (1–5), time available for cooking per day, budget per day, kitchen equipment available.
- Select a meal structure — Choose number of meals: 3 meals (simplest, adequate for most goals), 4–5 meals (useful for high protein targets or training around meals); do not obsess over meal frequency — total daily intake dominates.
- Assign protein anchors to each meal — Each meal should contain a protein source of 30–40g; this simplifies hitting the daily target; examples: eggs, chicken breast, Greek yogurt, tofu, whey, cottage cheese, fish.
- Build meals around protein anchors — Add carbohydrate source (rice, oats, potato, bread, fruit), fat source (olive oil, nuts, avocado), and vegetables (minimum 2 servings per day); use the plate method: ½ plate vegetables, ¼ protein, ¼ carbs.
- Batch-plan for the week — Identify 2–3 meals that can be batch-cooked (lunches, breakfast options); diversity in dinners reduces palatability fatigue; reuse ingredients across meals to cut shopping list length.
- Calculate and verify totals — Sum calories and macros across all planned meals for each day; verify within ±100 kcal and ±10g protein of targets; adjust portions rather than swapping entire meals.
- Generate shopping list — Organize by store section (produce, protein, dairy, dry goods, frozen); buy in bulk for repeated ingredients; prep proteins and grains on Sunday.
Rules
- Include at minimum 5 servings of vegetables and fruit per day; micronutrient density is non-negotiable.
- Never build a meal plan that requires > 45 minutes of daily active cooking unless the trainee explicitly enjoys cooking; adherence collapses with high time demands.
- Account for dining out 1–2 times per week; build in a flexible meal slot rather than pretending it will not happen.
- Rotate protein sources weekly to ensure amino acid and micronutrient variety; do not eat chicken breast at every meal.

Common Mistakes
- Planning perfection, not adherence — A nutritionally optimal plan that is ignored is worse than a slightly suboptimal plan that is followed consistently.
- Ignoring micronutrients — Hitting macros with ultra-processed food is nutritionally insufficient; whole foods provide vitamins, minerals, and fiber that macros do not capture.
- No plan for travel or social events — Failure to plan for exceptions means exceptions derail the entire plan; build in explicit flexibility meals.
