Why best: Structured travel recovery protocols, built on circadian science, accelerate jet lag adaptation by 1-2 days compared to unmanaged travel — directly protecting performance in the highest-vulnerability window after arrival.
Adopted by: NBA teams, international cricket boards (ICC travel protocols), British & Irish Lions tours, and Olympic teams traveling to distant host cities (Tokyo, Beijing) all use structured travel recovery protocols developed with sleep scientists and sports medicine teams. UK Sport provided all Team GB Olympic athletes with detailed travel recovery plans before Tokyo 2021.

Steps
1. Assess the travel demand
Determine the key variables before designing the protocol:
- Time zone difference: ≤3 zones = minor adjustment; 4-8 zones = significant; >8 zones = severe
- Direction: eastward (earlier sleep required) = harder; westward (later sleep) = easier
- Competition timing relative to arrival: same day? 1 day? 3+ days?
- Duration: short trip (<3 days) — stay on home time zone; longer — adapt to local time
2. Pre-travel circadian adjustment (3-5 days before departure)
For significant time zone differences (≥4 hours):
- Eastward travel: advance sleep schedule 30-60 min/day for 3-4 days before departure; use morning bright light exposure to advance the clock
- Westward travel: delay sleep schedule 30-60 min/day; use evening bright light at destination to delay the clock
- Take meals and exercise at target local time 1-2 days before departure

3. In-flight recovery strategy
On the plane:
- Immediately upon boarding: set watch to destination time zone; mentally commit to destination schedule

Exercise timing: a short (30-45 min) moderate-intensity session at mid-morning local time accelerates adaptation and maintains athlete conditioning.
5. Manage competition timing relative to arrival
Competing within 24 hours of arrival:
- Attempt to remain on home time zone during travel
- Schedule competition at the time of day that aligns with home time peak performance window
- Accept some impairment is unavoidable; focus on sleep quality, hydration, and pre-competition routine
Competing 2-3 days after arrival:
- Full circadian shift is not possible in 2-3 days; focus on optimal sleep timing and light exposure
- Competitive athletes show faster adaptation than non-athletes due to training-associated zeitgebers (time cues)
Competing 5+ days after arrival:
- Full adaptation protocol; target complete circadian shift before competition
6. Nutrition timing adjustment
Meal timing is a secondary circadian zeitgeber:
- Begin eating at destination meal times immediately upon arrival (even if not hungry)
- High-protein breakfast helps morning alertness; moderate carbohydrate dinner supports sleep onset
- Avoid large meals in the 2-3 hours before sleep at the destination (suppress melatonin onset)
Common Mistakes
- Staying on home time zone during a long trip: For trips >4 days, staying on home time means never adapting. Embrace the local time immediately.
- Napping without a timer: A 90-minute nap at 2pm local time on day 1 of a new time zone anchors the circadian rhythm to the wrong time. 20-min maximum until nighttime sleep schedule is established.
- Alcohol on the flight: Every flight attendant offers it; every sports medicine professional advises against it for athletes.
When NOT to Use
- Short trips (2-3 days): adaptation has not fully occurred in 2-3 days anyway; staying on home time zone is preferable for single-game travel.
