Steps
1. Calculate the athlete's relevant body metrics
Before calculating targets:
- Body mass (kg): all sport nutrition targets are weight-based
- Lean body mass (kg): relevant for protein targets; use DEXA, BodPod, or Siri formula with skinfolds
- Estimated daily energy expenditure: for weight management or energy availability calculations
2. Set protein targets
Protein recommendations vary by sport type and goal:
- Endurance athletes: 1.4-1.7 g/kg body mass/day
- Strength/power athletes: 1.6-2.2 g/kg body mass/day
- Weight loss phase: increase to upper end (2.0-2.4 g/kg) to preserve muscle mass
- Older athletes (>35): use upper range due to reduced anabolic sensitivity
Timing principle: Distribute across 3-5 meals with 0.3-0.4 g/kg (20-40g) per meal for maximal muscle protein synthesis. Do not consume all protein in one or two meals.
3. Set carbohydrate targets by training load
Carbohydrate is the primary fuel for moderate-high intensity sport. Match to training demand:
- Very light training (<1 hr/day): 3-5 g/kg/day
- Moderate training (1 hr/day): 5-7 g/kg/day
- High training (1-3 hr/day): 6-10 g/kg/day
- Very high training (>4-5 hr/day, e.g., Tour de France): 8-12 g/kg/day
Carbohydrate periodization: on easy training days or rest days, reduce to the lower range. On hard sessions, increase. This "fuel for the work" approach avoids chronic surplus while ensuring performance support when needed.
4. Set fat targets
Fat provides essential fatty acids, fat-soluble vitamins, and a fuel source at low intensities:
- Minimum: 20% of total daily energy (avoid fat restriction below this level)
- Typical range: 25-35% of total energy
- Upper range: endurance athletes in low-carbohydrate phases may go higher
- Priority fats: omega-3s (fish, flaxseed), unsaturated fats; minimize trans fats
Fat intake is typically calculated as the remainder after protein and carbohydrate targets are set.
5. Check energy availability
Energy availability (EA) = Energy intake − Exercise energy expenditure, relative to lean body mass:
- Optimal EA: ≥45 kcal/kg lean body mass/day
- Low EA threshold: <30 kcal/kg lean body mass/day = RED-S risk
- Weight loss maximum deficit: no more than 500-750 kcal/day below maintenance; 0.5-1 kg/week weight loss
If EA falls below 30 kcal/kg lean mass: increase intake or reduce training load. Do not persist with a low EA for more than 3-4 weeks.
6. Adjust by phase and body composition goal
- Muscle gain phase: 300-500 kcal surplus; increase carbohydrates and protein
- Weight loss phase: 500 kcal deficit; maintain protein; reduce carbohydrates and fat equally
- Competition phase: maintain body weight; maximize carbohydrate for performance; no dramatic changes
- Off-season: moderate intake; reduce carbohydrates to match reduced training load
Common Mistakes
- Using DRI/RDA protein recommendations for athletes: The RDA of 0.8g/kg is for sedentary populations. Athletes need 2-3× that amount.
- Cutting carbohydrates during heavy training: Training quality degrades severely on a low-carbohydrate intake during high-intensity phases. Carbs are not the enemy.
- Calculating targets without considering meal timing: Total daily intake distributed suboptimally (one large meal) produces worse outcomes than the same total distributed across 4-5 meals.
When NOT to Use
- Clinical eating disorder — any dietary prescription requires a multidisciplinary team (dietitian, psychologist, physician).
- Weight cutting in 24-48 hours for weight-class sports — use
