Process
Step 1: Gather Essential User Information
Ask the following before building any program. Do not skip this step or make assumptions.
- Primary goal: Distinguish between general strength (moving heavier loads over time), muscle hypertrophy (increasing muscle size), or general fitness (improving body composition and conditioning). These goals use identical beginner programming -- the distinction affects accessory selection and rep range emphasis (strength skews 5-6 reps; hypertrophy skews 10-12 reps; general fitness uses the middle 8-10).
- Available equipment: Full commercial gym (barbells, squat rack, cables, machines), home barbell setup (power rack or squat stands with plates), dumbbells only (adjustable or fixed), or kettlebells only. Equipment determines which movement variations are possible.
- Days per week available: Accept 2-4 days. Three days is optimal for beginners because it provides 48 hours of recovery between sessions while training each muscle group three times every two weeks. Four days is acceptable but not superior at this stage -- more is not better when the nervous system is still adapting to novel loading.
- Session duration available: 45 minutes versus 60-75 minutes affects how many accessory exercises are realistic per session.
- Movement limitations: Ask specifically about the following because they are the most common beginner restrictions: hip discomfort during squatting (depth limitation), shoulder pain during overhead pressing (impingement concerns), lower back sensitivity during hinging (prior injury or disc history, though this does not disqualify deadlifting -- it requires regression to safer loading positions).
- Current activity level: Completely sedentary (desk job, no regular physical activity), casually active (walking, recreational sports, but no structured training), or physically active in another domain (endurance athlete, martial artist, manual labor job). Sedentary beginners need a 2-week adaptation period at reduced intensity before full progressive overload begins.
Step 2: Select the Correct Program Structure
Use this decision tree based on the user's input:
- 3 days/week + full gym or barbell: Full-body A/B alternating split. Workout A anchors around the squat as the primary lower body movement. Workout B anchors around the deadlift or Romanian deadlift. Upper body push and pull movements vary between sessions to prevent repetitive stress and provide slightly different stimuli.
- 3 days/week + dumbbells only: Full-body A/B alternating split using dumbbell-specific movement progressions. The goblet squat is the primary squat variation until form is grooved. The dumbbell Romanian deadlift serves as the primary hinge. Single-arm dumbbell rows replace barbell rows because they allow heavier loading per side and correct asymmetries.
- 2 days/week (minimum viable frequency): Two identical full-body sessions per week. Add one extra set per compound movement (4 sets instead of 3) to compensate for lower frequency. Deload every 3rd week, not every 4th, because per-session volume is higher. Warn the user that 2 days is acceptable but progress will be measurably slower than 3 days -- studies on frequency consistently show 2x/week training produces roughly 60-70% of the strength gains seen with 3x/week in beginners.
- 4 days/week: Upper/Lower split. Upper A (horizontal push/pull emphasis), Lower A (squat emphasis), Upper B (vertical push/pull emphasis), Lower B (hinge emphasis). This is appropriate only if the user has a strong preference for 4 days -- it is not more effective than 3 days for a beginner and adds scheduling complexity.

Progression is achieved by increasing reps before moving up bell sizes (since kettlebell increments are typically 8-16 lbs/4-8 kg, double progression is mandatory).
Step 3: Build Workout A and Workout B
Assign exercises in this exact loading order -- do not deviate, because this sequence places the most neurologically demanding, fatigue-sensitive movements first when the nervous system is freshest.
Workout A -- Squat-Dominant Full Body:
- Primary compound lower (squat pattern): Barbell back squat, barbell front squat, goblet squat, dumbbell squat, leg press as last resort
- Primary compound upper push (horizontal): Barbell bench press, dumbbell bench press, push-up with added load (weighted vest or band)
- Primary compound upper pull (horizontal): Barbell bent-over row, dumbbell single-arm row, cable seated row
- Accessory upper push (vertical): Dumbbell overhead press, seated barbell overhead press, landmine press (shoulder-friendly variation)
- Accessory upper pull (vertical): Lat pulldown, cable pull-down, assisted or negative pull-ups, dumbbell pullover
- Core anti-extension: Plank variations, ab wheel rollout (regression: plank; progression: ab wheel), cable Pallof press
Workout B -- Hinge-Dominant Full Body:
- Primary compound lower (hinge pattern): Conventional barbell deadlift (if comfortable), Romanian deadlift (safer for beginners due to reduced lumbar load at initiation), dumbbell RDL, trap bar deadlift (ideal for beginners -- more upright torso, reduced shear on spine)
- Primary compound upper push (incline or vertical): Dumbbell incline bench press (30-45 degree angle), barbell overhead press, landmine press

- Accessory upper pull (vertical): Same lat pulldown or pull-up work as Workout A, or rotate to face-pull for rear delt and upper back health
- Core anti-rotation or anti-lateral-flexion: Dead bug, Pallof press, suitcase carry (farmer's walk, single-arm)
Selection hierarchy when equipment is limited: If a squat rack is unavailable, the goblet squat is the first choice over the Smith machine squat -- the goblet squat teaches proper anterior core bracing and hip-hinge mechanics. The Smith machine is acceptable only as a last resort because it removes frontal-plane stabilizer demands.
Step 4: Assign Sets, Reps, and Rest Intervals
Apply the following scheme based on the user's stated goal. These are not arbitrary -- they align with the minimum effective dose of volume for neuromuscular adaptation in untrained individuals:
Strength emphasis (primary goal: getting stronger):
- Compound movements (exercises 1-3 in each workout): 3 sets x 5-6 reps, 3 minutes rest
- Accessory movements: 3 sets x 8-10 reps, 90 seconds rest
- Core: 3 sets x 8-12 reps or 20-30 seconds, 60 seconds rest
Hypertrophy/general fitness emphasis (primary goal: muscle size or body composition):
- Compound movements: 3 sets x 8-10 reps, 2-3 minutes rest
- Accessory movements: 3 sets x 10-12 reps, 60-90 seconds rest
- Core: 2-3 sets x 30-60 seconds or 10-15 reps, 60 seconds rest
Why these numbers matter: Sets of 5 on compound movements allow heavier absolute loads, which drives neural adaptation faster in early training. Sets of 8-10 are the sweet spot for simultaneous strength and muscle development. Going below 5 reps as a beginner is counterproductive -- technique is not yet automated, and heavy singles or triples create high injury risk before motor patterns are grooved. Going above 15 reps on compound movements for strength goals wastes recovery capacity on cardiovascular conditioning when the nervous system needs mechanical tension stimulus.
Rest intervals: The 2-3 minute rest on compounds is evidence-based -- phosphocreatine resynthesis (the primary energy system for short, heavy sets) reaches approximately 94% recovery at 3 minutes. - The 10-rep comfort test for dumbbells: Select a weight at which the 8th rep requires concentration and the 10th rep is genuinely difficult but achievable with good form. If the 10th rep is easy, go heavier. If the 8th rep is a grind, go lighter.
- Goblet squat starting weight: 15-25 lbs (7-11 kg) for most beginners. The goblet squat's positioning (weight in front) limits how heavy one can go while maintaining an upright torso -- this is a feature, not a bug.
- Deadlift starting weight: Begin with the bar elevated on plates or use a trap bar with the high handles if available. Never start a beginner's first conventional deadlift from the floor if lumbar rounding occurs at the starting position. An elevated bar (plates under the 45 lb plates, reducing the range of motion by 2-4 inches) allows proper bracing and neutral spine until hip mobility improves.
Step 6: Define the Progressive Overload Protocol
This is the most critical long-term element of beginner programming. Beginners can add weight to the bar more frequently than any other population -- taking advantage of this window is the primary programming objective.
Linear progression standard (works for the first 2-4 months):
- Lower body compound lifts (squat, deadlift, leg press): Add 5 lbs (2.5 kg) when the user completes all prescribed sets at the top of the rep range for TWO consecutive sessions. Example: 3 sets x 10 reps of goblet squat with 45 lbs on Monday and Wednesday both → add 5 lbs, start next session at 50 lbs x 8-10.
- Upper body compound lifts (bench press, overhead press, rows): Add 2.5 lbs (1.25 kg) using microplates. If microplates are unavailable, use double progression -- add reps within the range before adding weight (e.g., 3x8 → 3x9 → 3x10 → add weight, drop back to 3x8).
- Accessory lifts (lateral raises, curls, tricep work): Add 2.5-5 lbs when completing all sets at the top rep range for two consecutive sessions. Dumbbell accessory progression is often limited by equipment increments (fixed dumbbells jump 5 lbs at a time) -- use double progression in this case.
Failure handling: If the user cannot complete the minimum rep range (e.g., fails to get 8 reps on the third set after a weight increase), they should stay at that weight for the next session and try again. If they fail at the same weight for THREE consecutive sessions, reduce the weight by 10% and rebuild from there. This is not a regression -- it is a sign that the previous weight increase was too large or recovery was insufficient.
Rep range reset (the most useful beginner tool): When a weight increase causes a drop from 3x10 to 3x8, that is normal and expected. The user is now working at the bottom of the rep range with the new weight. They build back to 3x10 at the new weight before increasing again. This creates a natural undulating stimulus within the rep range without complex periodization.
Step 7: Define the Deload Protocol and 12-Week Cycle Structure
Standard deload (every 4th week):
- Reduce all working weights by 40% (a 100-lb squat becomes a 60-lb squat during deload week)
- Reduce sets by 1 per exercise (3 sets becomes 2 sets for compounds; 2 sets becomes 1-2 sets for accessories)
- Maintain the same rep ranges and exercises -- deload is not a vacation, it is planned under-stimulation that allows connective tissue, the nervous system, and systemic fatigue to recover
- Train all scheduled days during the deload week -- skipping sessions disrupts the habit and delays return to full training
- After deload, resume at PRE-DELOAD weights and continue progression from there. Do not resume at deload weights.
12-week cycle structure:
- Weeks 1-3: Training weeks with progressive overload applied session by session
- Week 4: Deload
- Weeks 5-7: Training weeks (resume at Week 3 weights, continue progression)
- Week 8: Deload
- Weeks 9-11: Training weeks
- Week 12: Deload + assessment week (test a 5-rep max on squat, bench, and deadlift to quantify progress)
Why 3 weeks loading, 1 week deload? In beginners, systemic fatigue accumulates quickly because the movements are neurologically novel. Three weeks of loading followed by one week of recovery strikes the balance between stimulus frequency and recovery adequacy. Some advanced programs use 4-6 weeks before deloading, but beginners benefit from more frequent recovery windows while motor patterns are being established.
Step 8: Specify Warm-Up and Cooldown Protocol
Warm-up (not optional -- skip this only if session must be compressed under 45 minutes, in which case general cardio can be omitted but bar warm-up sets cannot):
- 5 minutes general cardio at moderate intensity: brisk walk on treadmill (3.5 mph, 1% incline), stationary bike (level 5-7), or rowing machine (moderate pace). Purpose: elevate core temperature, increase synovial fluid viscosity in joints, prime cardiovascular system.
- Dynamic mobility circuit specific to that day's movements (takes 2-3 minutes): For squat days -- leg swings (front to back, 10 each leg), hip circles (10 each direction), bodyweight squat holds (2 x 10 reps pausing 2 seconds at the bottom). Never prescribe specific starting weights in pounds or kilograms. Prescribe the protocol for FINDING the right starting weight (empty bar test, 10-rep comfort test). The correct starting weight is individual and cannot be known without observing the user. Providing a number risks under-loading (no adaptation stimulus) or over-loading (injury or form breakdown).

Never remove a fundamental movement pattern -- substitute it. If the user cannot squat, substitute with a goblet squat, split squat, or leg press. If they cannot deadlift conventionally, use a trap bar deadlift or Romanian deadlift. The four patterns -- squat, hinge, horizontal push, horizontal pull -- must appear in the weekly program. Removing a pattern creates imbalances.

Always prescribe rest intervals as a range, not a fixed number, for compounds. "2-3 minutes" is correct. "2 minutes" is too rigid. Heart rate variability, prior fitness, and session fatigue all affect recovery time. The user should rest until they feel ready to give full effort on the next set, with 3 minutes as the upper limit before sessions run too long.

The deload must be active training, not complete rest. The 40% weight reduction is non-negotiable. Users who feel "too good to deload" are the ones who most need it -- subjective freshness does not indicate readiness for continued loading. Connective tissue adaptation lags behind muscular adaptation by weeks, and the deload gives tendons and ligaments time to catch up.

The A/B workout alternation must not be disrupted to create consecutive same-muscle-group sessions. If Monday is Workout A (squat-dominant), Wednesday must be Workout B. Never schedule two squat-dominant days back-to-back. The 48-hour minimum between sessions training the same primary movers is a hard rule, not a guideline.

If the user mentions any pain during a specific movement -- not general soreness, but sharp or joint pain -- that movement must be immediately flagged and excluded from the program until they consult a healthcare professional. Edge Cases
Dumbbells Only (No Barbell or Cable Machines)
Replace all barbell movements with dumbbell equivalents: goblet squat (primary lower body), dumbbell bench press (horizontal push), single-arm dumbbell row (horizontal pull), dumbbell Romanian deadlift (hinge), dumbbell overhead press (vertical push), dumbbell pullover (vertical pull substitute). The goblet squat has a natural load ceiling of approximately 80-100 lbs for most people due to the grip and position -- when the user approaches this ceiling and it feels light, transition to dumbbell front squat (holding two dumbbells at shoulder height) or recommend a barbell as the next equipment investment. Progression increments become 2.5-5 lbs for all movements since the smallest dumbbell jump is typically 5 lbs (2.5 kg) -- double progression (adding reps before adding weight) is mandatory for every movement in this setup.
Only 2 Days Per Week Available
Combine A and B elements into a single full-body session. Include one squat pattern, one hinge pattern, one horizontal push, one horizontal pull, one vertical pull, and one core movement per session. Increase compound sets from 3 to 4 per exercise to compensate for reduced weekly frequency. Deload every 3rd week (not every 4th) because per-session volume is higher and fatigue accumulates faster. Warn the user that twice-weekly training is sufficient for measurable progress -- research indicates ~70% of the strength gains achievable with 3 days/week can be obtained in 2 days/week for beginners -- but that 3 days is meaningfully more effective if scheduling can be adjusted.
User Is 50+ Years Old or Returning After 12+ Months Inactive
Prescribe a 2-week "practice phase" before formal progressive overload begins. During weeks 1-2, the user trains with 50-60% of perceived maximum effort -- focusing entirely on movement quality, not load. Extend rest intervals to 3-4 minutes between compound sets. What to Expect: Realistic Progress Timeline
- Weeks 1-3: Significant strength gains from neural adaptation -- your muscles are not yet meaningfully larger, but your nervous system is learning to recruit muscle fibers more efficiently.
